Here’s what I’ve figured out since then, after a lot of trial and error and digging through actual research. This isn’t rocket science, but there’s more to it than just “drink water.” The timing matters. The amounts matter. And depending on how hard you’re pushing, what you drink matters too.
Your body is roughly 60% water. That water does everything: it moves nutrients around, regulates your temperature, lubricates your joints, and keeps your muscles firing properly. When you exercise, you sweat. When you sweat, you lose water and electrolytes: minerals like sodium, potassium, magnesium, and calcium that your muscles and nerves depend on.
The problem is that most of us walk into a workout already mildly dehydrated. You woke up, had coffee (which is mildly diuretic), maybe skipped breakfast, and haven’t thought about water since. Then you start doing HIIT workouts at home and wonder why you feel like garbage halfway through.
Euhydration is the term for being properly hydrated before you even start. It just means you’re starting from a full tank rather than running on fumes. That’s the goal.
Even mild dehydration hits your performance harder than most people expect. The American College of Sports Medicine (ACSM) points out that losing more than 2% of your body weight in fluid measurably impairs performance. For a 160-pound person, that’s just 3.2 pounds, which you can lose in sweat faster than you’d think during an intense session.
At that point, you’re not just thirsty. Your heart rate climbs higher than it should for a given effort. Your reaction time slows. Your muscles fatigue faster. And yeah, headaches.
Thirst is also a lagging indicator. By the time you feel thirsty, you’re already behind. That’s a key reason why smart hydration during workout sessions means sipping early and consistently rather than waiting until you’re gasping for a drink.
I spent a lot of time reading guidance from the ACSM and the National Athletic Trainers’ Association on this. Here’s the honest summary: there’s no single magic number that works for everyone, because sweat rates vary wildly between individuals.
Some people lose half a litre of sweat per hour during a moderate session. Others lose twice that. Factors like heat, humidity, your individual body chemistry, and how intense your workout is all change the equation. So take anyone who gives you a rigid “drink exactly X ounces every Y minutes” rule with a pinch of salt, literally.
For sessions under 60 minutes, water is almost always enough. You don’t need a sports drink. You’re not depleting your glycogen stores to a meaningful degree, and your electrolyte losses aren’t dramatic enough to warrant anything fancy. Just drink water and move on.
For sessions 60 to 90 minutes or longer – especially intense ones like circuit training or a tough beginner kettlebell workout that has you dripping – the math changes. At that point, ACSM research suggests aiming for around 30-60 grams of carbohydrates per hour alongside your fluids. Sodium also becomes important here, because it’s the primary electrolyte lost in sweat and it plays a direct role in fluid retention and balance.
Most people assume potassium is the main mineral to worry about during workouts. That’s wrong. Sodium is what matters for sweat losses and fluid balance. It’s what keeps water in the right places in your body.
Johns Hopkins RDN Rayven Nairn and the broader sports nutrition community agree: replace fluids and electrolytes proportionally to what you lose, and sodium should be a priority for any prolonged or sweat-heavy session. That doesn’t mean drowning your water in salt. It means being intentional about it.
I know I just said there are no universal numbers, but there are useful starting points. Think of these as defaults to adjust based on how you feel and how much you sweat.
Check the conditions first. Is it hot in your workout space? Is it summer? Are you about to do something intense? That all affects how much you need.
As a general starting point, drinking around 16-20 oz of water in the 2 hours before exercise puts most people in a good place. If you’ve been sweating a lot already that day, or if you had a lot of caffeine, lean toward the higher end. The goal is to start that session already hydrated, not to catch up mid-set.
Don’t wait until you’re thirsty. Start sipping within the first 10-15 minutes and keep doing it every 15-20 minutes throughout. For most home workouts under an hour, 6-8 oz every 15-20 minutes is a reasonable rhythm.
For longer, harder sessions – say you’re tackling a full 30-day workout challenge and you’re deep into a sweaty day – consider a drink with sodium and some carbohydrates. Proper hydration during workout sessions at high intensity makes a noticeable difference in how you hold up through the final rounds.
Post-workout hydration gets overlooked. You finish, you feel good, you forget about it. But this is when your body is actively rebuilding and it needs fluid to do that properly.
A rough guideline: drink about 16-24 oz of water for every pound of body weight you lost during the session. Weigh yourself before and after if you want to be precise. If you were in a long or hot session, include some sodium – either through food or a drink that has it – to help your body actually hold onto the fluid you’re putting back in.

Potassium does important things, it helps with muscle contractions and nerve signaling. But it doesn’t do what sodium does. Sodium is the primary electrolyte in your blood plasma, and it’s the main driver of fluid balance during heavy sweating. You lose far more sodium in sweat than potassium. Focusing on potassium while ignoring sodium is like patching one leak while ignoring a bigger one.
Home sells a lot of Gatorade. Sports drinks are designed for prolonged, high-intensity, or heat-stress situations. If you’re doing a 35-minute resistance band session at home, a sports drink adds sugar and calories you don’t need. For short and moderate-intensity workout sessions, water is all you need.
Sweat rates vary enormously between people. Some folks finish a session barely glistening; others are completely soaked after 20 minutes of light effort. Generic hydration advice can’t account for that. If you’re a heavy sweater, you need more. If you work out in a hot room, you need more. Getting hydration during workout sessions right doesn’t need to be complicated. Pick a starting point from this table, pay attention to how your body responds, and adjust. That’s it.
If you’re putting in consistent work, whether that’s best resistance bands circuits or bodyweight training in your living room, your hydration strategy deserves the same attention as your programming. Don’t let something this fixable be the reason your sessions feel harder than they should.
